  1. Lie on your back with your knees bent and feet flat on the floor, hip-width apart.
  2. Place your arms at your sides with palms facing down.
  3. Perform a Kegel contraction by tightening your pelvic floor muscles.
  4. Tilt your pelvis upward, flattening your lower back against the floor. Your hips should lift slightly off the ground.
  5. Hold the tilt and Kegel contraction for 3 to 5 seconds.
  6. Relax your pelvic floor muscles and lower your hips back to the starting position.
  7. Repeat this cycle 10 to 15 times.
  8. Aim to perform 3 times a day.

3. Glute Bridge

The third step in Kegel variations, this advanced version strengthens both your pelvic floor and glute muscles simultaneously.

  1. Lie on your back with your knees bent and feet flat on the floor, hip-width apart.
  2. Place your arms at your sides with palms facing down.
  3. Perform a Kegel contraction and tighten your pelvic floor muscles.
  4. Lift your hips toward the ceiling, forming a straight line from your shoulders to your knees. Keep your glutes and core engaged.
  5. Hold the bridge position and maintain the Kegel contraction for 3 to 5 seconds.
  6. Lower your hips back down to the starting position while relaxing your pelvic floor muscles.
  7. Repeat this cycle 10 to 15 times.
  8. Aim to perform 3 times a day.

4. Puppy Pose

Certain yoga poses, like puppy pose, can be adapted to engage and strengthen your pelvic floor muscles. This pose helps to stretch the spine and shoulders while allowing you to focus on contracting and relaxing your pelvic floor muscles.

  1. Begin on all fours with your knees under your hips and your hands under your shoulders.
  2. Walk your hands forward, lowering your chest toward the floor while keeping your hips lifted.
  3. Rest your forehead on the mat and extend your arms straight ahead.

  3. Perform a Kegel contraction and tighten your pelvic floor muscles as you hold cow pose for 3 to 5 seconds.
  4. Next, exhale, round your spine, and tuck your chin toward your chest while tucking your tailbone under.
  5. Relax your pelvic floor muscles during this 3- to 5-second hold.
  6. Continue alternating between cat and cow poses, coordinating your Kegel contractions with cow pose and relaxation with cat pose.
  7. Repeat this cycle 10 to 15 times.
